Everyone online tells you to eat more protein. Almost nobody tells you how much, when to eat it, or how to check the plate in front of you.

This guide fixes that. You’ll get clear numbers, a real sample day, a simple trick for raw and cooked weights, and five questions that show whether a meal plan delivers what it promises. Chef Radhey and the Healthy Minds team wrote it from the kitchen floor, not from a marketing brief.

What’s the short answer?

A 75 kg person lands between 105 and 150 grams a day. A good high protein meal plan shows the protein grams for every single meal, so you can check the numbers yourself.

Those numbers come from the International Society of Sports Nutrition. You can read the full position stand on PubMed.

How many grams of protein do you need each day?

Your weight sets your number. Here is the math at 1.4 to 2.0 grams per kilogram:

Body weightProtein per day
60 kgabout 84 to 120 grams
75 kgabout 105 to 150 grams
90 kgabout 126 to 180 grams
Daily protein at 1.4 to 2.0 grams per kilogram of body weight.

You’ll hear other numbers, and each one fits a different person.

The World Health Organization and the European Food Safety Authority both set the safe level for healthy adults at 0.83 grams per kilogram. That level meets the needs of 97.5 per cent of healthy adults, and the European Commission summarises both. Think of it as a floor for someone who doesn’t train, not a goal for someone lifting four days a week.

The French agency ANSES goes further. It considers intakes between 0.83 and 2.2 grams per kilogram satisfactory for healthy adults under 60. That is why you’ll often see 1.6 to 2.2 quoted online. The ranges overlap, and the right spot depends on your training and goals.

Lifters who cut calories sometimes need more. The sports nutrition review says resistance trained people in a calorie deficit may need 2.3 to 3.1 grams per kilogram to hold on to muscle. That is a specialist range. The WHO advises caution at intakes three to four times the safe level, so talk to a dietitian before you aim that high.

How much protein do you need in one meal?

The review suggests about 0.25 grams per kilogram of body weight per meal, or an absolute dose of 20 to 40 grams. It also suggests spacing your meals every three to four hours.

You may have heard that your body can only use 30 grams at a time. That claim has no clean source. In one study, 90 grams of lean beef protein did not raise muscle building more than 30 grams did. The Examine breakdown also points out that extra protein is not simply wasted, and that your daily total matters more than any single meal.

Two ideas get mixed up here:

  • Absorption. Your gut takes in protein from large meals just fine.
  • Muscle building. This is the part that levels off, and it depends on your age, your training and the food itself.

So a 54 gram meal won’t hurt you. It may just add little extra muscle benefit beyond a moderate dose. You can often spread the same grams over more meals and get the same result for less money.

Does Dubai really eat too little protein?

You’ll read this claim everywhere, so let’s check it.

A 2024 survey by YouGov for the dairy company Arla Foods, reported by TradeArabia, found that 80 per cent of UAE residents say they miss the daily reference intake. People reported that themselves, and a dairy brand paid for the survey.

That doesn’t make it wrong. It makes it a signal, not proof. Skip the guesswork and count your own protein for three days. Then you’ll know.

What does 150 grams of protein look like in one day?

Here is one day built from common foods, with typical values. Your labels will differ a little, so check them against USDA FoodData Central.

  • Breakfast, about 40 grams: three large eggs scrambled with 120 grams of firm tofu
  • Lunch, about 46 grams: 150 grams of cooked chicken breast with vegetables and rice
  • Snack, about 25 to 28 grams: 100 grams of canned tuna on whole grain toast
  • Dinner, about 38 grams: 150 grams of cooked salmon with salad

That adds up to roughly 150 grams. It sits at the top of the range for a 75 kg person and in the middle for someone near 94 kg.

Want a bigger or smaller day? Scale one block. Each 100 grams of cooked chicken breast adds about 31 grams of protein.

Should you weigh food raw or cooked?

This trips up almost everyone, and some websites get it wrong.

Chicken breast loses water as it cooks. A raw breast has about 21 to 23 grams of protein per 100 grams. A cooked one has about 31 to 32 grams per 100 grams. The protein didn’t grow. The same protein just sits in a lighter piece of meat. Roughly 100 grams raw ends up near 70 to 75 grams cooked.

Here is the quick math for a 40 gram protein serving:

  • About 130 grams of cooked chicken breast
  • About 180 grams of raw chicken breast

Rice and pasta work the other way. They soak up water and weigh more once cooked.

The rule is simple. Pick raw or cooked, and use numbers that match your pick. Some sites list the cooked value under a raw label, and that error can leave you 10 grams short per serving.

How do you find the protein in popular Dubai dishes?

Dubai’s menus run wide, so the protein in a dish depends on how it’s cooked. Rice, bread and creamy gravy dilute the protein, while grilled, roasted and tandoor style dishes pack more into each bite.

Look at the main protein first, then at the portion. A grilled chicken plate beats a creamy curry for protein per bite, and a biryani with a side of grilled fish beats biryani alone.

Small swaps help. Choose grilled over creamy, and add an egg or a side of lentils when the main is light on protein. Search any dish in the USDA database to see its numbers.

Can you eat high protein without meat?

Yes, but you’ll eat bigger portions. Per 100 grams, firm tofu gives about 17 grams, eggs about 13, and cooked lentils about 9.

To hit 120 grams on a plant based day, mix tofu, eggs, lentils and dairy, and plan each meal in advance. A meal plan that labels every dish makes this much easier.

What should you check before buying a high protein meal plan?

Marketing says “high protein” with no standard behind it. Ask these five questions.

  1. Does it show grams for every meal? A daily average can hide a weak breakfast and a heavy dinner.
  2. Is the weight raw or cooked? If the plan doesn’t say, ask.
  3. What does a gram of protein cost? Divide the price of a meal by its protein grams. As an example, a 60 dirham meal with 40 grams costs 1.5 dirhams per gram, and a 45 dirham meal with 25 grams costs 1.8. These numbers are made up, so use real ones.
  4. Do the portions match your body weight? Compare each meal against your own 0.25 grams per kilogram target.
  5. Can you see who checked the numbers? Look for a named expert, sources and clear allergen and halal labels.

If a plan can’t answer these, keep looking.

What mistakes should you avoid?

  • Saving most of your protein for dinner
  • Mixing raw and cooked numbers
  • Chasing huge single meals and ignoring your daily total
  • Forgetting calories, since protein still counts toward them
  • Relying only on shakes, when the sports nutrition review says whole foods can cover your needs and shakes simply make it easier

Who should talk to a doctor first?

If you have kidney disease, you’re pregnant, or you take regular medication, ask your doctor before you raise your protein. Everyone else should still raise it slowly and drink enough water.

Quick answers

How much protein should I eat a day in Dubai?

Most people who train do well on 1.4 to 2.0 grams per kilogram of body weight. Multiply your weight by those two numbers to find your range.

How much protein per meal is enough?

Aim for 20 to 40 grams, or about 0.25 grams per kilogram of body weight, and space meals three to four hours apart.

Is 150 grams of protein too much?

It depends on your weight. At 75 kg it sits at the top of the range. At around 94 kg it equals 1.6 grams per kilogram.

Can I get enough protein without shakes?

Yes. Whole foods can cover it. Shakes just make it easier on busy days.

Does cooking destroy protein?

No. Cooking changes the weight of the food, not the amount of protein.

Can I do a high protein plan as a vegetarian?

Yes. Combine tofu, eggs, lentils and dairy, and plan each meal.

The bottom line

Work out your daily range from your body weight. Split it into meals of 20 to 40 grams. Weigh raw or cooked consistently, and ask any meal plan to show its grams.
